    Meredith started rowing in high school. She quickly fell in love with early morning practices, erg tests, blisters, and track bite. She continued her rowing career at Cornell University. After graduation, she switched her focus to running and triathlon.

    At Concept2, Meredith is a member of the marketing team. Her passion is working to diversity the sport through social justice initiatives. She currently rows with Green Mountain Rowing, a sculling club founded by her husband. They stay active with rowing, running, skiing and chasing after their two daughters.

    Kevin Stevenson

    Kevin is a mechanical engineer at Concept2, having worked on rowing oar and ergometer development for 13 years.  A collegiate rower and graduate of Hobart College, Dartmouth College, and the University of Vermont, he’s a Vermont native, and work at Concept2 allows him to combine his love for product development and rowing while taking advantage of all the area has to offer.   When not rowing he can be found with his wife and three kids skiing, biking, tinkering, or maple sugaring in the spring.

    Speed Testing Oars – Concept2 Testing Protocol

    Conducting the Test

    Peter and Dick use the following procedure when conducting speed testing:

    • During testing, row at least six pieces, switching between the two oars or sets of sculls for each piece. Do as many pieces as possible to see if a pattern evolves.
    • Do not change anything other than the oars being tested. If you change other factors during a test, you will not know which change made the difference.
    • Row all pieces at maximum effort, because it is easier to be consistent. Avoid testing with longer pieces, as they require pacing and other factors that could skew your testing results.
    • Timing accuracy is critical, and timing a fixed number of strokes (versus timing a distance) is the most accurate method. Set the speed meter so that you have 10 strokes to get up to speed, then start recording speed data for the next 40 strokes.
    • If you choose to time a distance, make sure it’s at least 500m. This minimizes the effects that result from differences as to when a piece begins and ends relative to the stroke cycle.
    • Do not look at any results until all pieces are complete, as knowing the results during the test may affect your performance. Cover the speed portion of the display with a piece of tape during testing.
    • Only test during calm conditions, and row all pieces in the same wind direction. Changes in a tailwind have less effect than a headwind.


    Evaluating Results

    Peter and Dick use the following principles to evaluate results:

    • Graph the results and calculate the difference in speed as a percentage.
    • Because day-to-day variation is too great, stick to comparing trials that were done on the same day.
    • Test the same variable several days before making a conclusion.
    • Keep in mind that test results only apply directly to the crew doing the testing.

    How do the top athletes sleep?

    Sometimes my training and work, really suffer due to a lack of sleep. After a few nights of short, and interrupted sleep, I feel exhausted. My morning resting heart rate elevates and my HRV (see below) goes into a hole. These are signs that I need to take it easy. Take a day off training, and get back into a good sleep routine. Has that ever happened to you?

    Sleep is the simplest and cheapest performance booster available. One would think that athletes would maximise every opportunity for rest and recovery. You may be surprised. Check out the article below on how some elite athletes sleep.


    Elite Athletes Don’t Sleep As Much As You Think

    One of the hallmarks of truly elite athletes, and of high-performing people in general, is task discipline: you know what you need to do, so you do it. You run 100-mile weeks, project a hard climbing route for months, or work on your crossover with ankle weights strapped to your wrist for six hours a day. That’s the hard stuff. In comparison, you’d think that the routine challenges of daily life-eating and sleeping, for example-would be easy.

    But that’s not necessarily the case, as a recent study of athlete sleep habits illustrates. The study is from a research team led by Charli Sargent of Central Queensland University, published in the International Journal of Sports Physiology and Performance (free to read here). The researchers surveyed the sleep habits of 175 athletes from 12 different Australian national teams, and monitored their actual sleep with a wrist band for a couple of weeks. The main conclusion is that a startling number of these athletes, who are presumably performing herculean feats in their training, are falling way short of their sleep goals.

    Before diving into the study, it’s worth acknowledging that the links between sleep and athletic performance are more complicated than you might assume. Getting lots of sleep sounds like a guaranteed performance enhancer, and up to a point it almost certainly is. But the research in the area is surprisingly thin, and claims like the supposed link between lack of sleep and sports injuries look much weaker when you scrutinize them. As Charles Samuels, a sleep scientist with the Canadian Olympic team, told me a few years ago, getting enough sleep seems to be important, but more isn’t necessarily better.

    The tricky part is defining enough. Even for the general population, that question can be controversial; for athletes, there’s even less data to base decisions on. Sargent and her colleagues sidestep that question by asking their subjects a simple question: “How many hours of sleep do you need to feel rested?” It’s purely subjective and individual. The answer, on average, was 8.3 hours, with no difference between men and women. The differences between sports were also very minor: pretty much all of them clustered around that average of 8.3. (There were a few outliers, like alpine skiing at 6.0 hours and diving at 6.5 hours, but they were each based on just one athlete in the sample, compared to 43 Australian Rules footballers, 29 rugby players, 20 soccer players, 17 triathletes, and so on.)

    The advantage of this approach is that we can assess how well the athletes are living up to their own personal goals. That alpine skier and the diver may think that the National Sleep Foundation’s recommendation of seven to nine hours for young adults is hogwash, so their decision to ignore it is perfectly reasonable. But if they’re falling short of their own goals, that’s different.

    Sure enough, most of the athletes were nowhere near what they needed to feel rested. On average, they got 6.7 hours of sleep per night, a total deficit of 96 minutes compared to their supposed need. Only three percent of them hit their goal. A common definition of insufficient sleep is if you’re more than an hour short of your self-assessed sleep need; in this study, 71 percent of the athletes met that definition. In comparison, just 20 percent of ordinary adults got insufficient sleep in a study of more than 12,000 people in Finland.

    The authors dig deep into the data looking for patterns. Team sport athletes, it turns out, get 6.9 hours of sleep compared to just 6.4 hours for individual sports, despite having roughly the same sleep need. This is consistent with previous data, though it runs counter to my image of hard-partying rugby players and studious triathletes. Indeed, the two sports with the lowest sleep numbers were triathlon and swimming-both sports that often feature early-morning practices. Those two sports also woke the earliest, close to 6 A.M. Basketball players got the most sleep, because they slept until almost 8 A.M. Overall, the average time to fall asleep was 11:24 P.M., with relatively minor differences among sports; average wake-up time was 7:18 A.M.

    There’s one big caveat about this data: it doesn’t include naps. The authors argue, based on previous studies, that “the frequency of daytime napping in athletes is typically low and unlikely to substantially increase total sleep duration.” That may be true overall, but I can’t help wondering whether napping might be more common among certain specific sports-like those with 6 A.M. practices.

    Strangely, what this study made me think of was the Shelby Houlihan doping case. Houlihan’s defense revolved around the consumption of a burrito from a food truck-an idea that some observers found implausible. After all, she’s a professional athlete, right? Surely every morsel of food she eats is weighed and hyper-optimized to deliver maximum performance, not purchased willy-nilly on the street. Well, not quite.

    Leaving aside the actual claims and counterclaims about doping (and the nutritional merits of burritos, which I happen to think can be a pretty good part of a healthy diet), it’s clear that the best athletes in the world sometimes eat at food trucks, and have as much trouble as the rest of us in getting to bed as early as they know they should. Maybe this means that we should all relax a little and not sweat the small stuff; maybe it means that even when we’re laser-focused on achieving hard goals, there’s always room to make some improvements. Or maybe it’s both.

  • How to adjust supplements to your training needs

    How to adjust supplements to your training needs

    Making sure you are ready to perform at your best

    I’ve been asked by a few readers what supplements I take, and when I considered how to answer this question, it depends on my training and general needs. I start with a food first policy. I make sure my nutrition plan is designed to meet the energy, nutrition, and repair demands the training imposes on my body. When I’m eating enough of the right foods to meet my training loads,  I’m generally getting enough macro nutrients, vitamins, minerals, and antioxidants, to maximise both performance and health. Yet sometimes I may not be getting enough nutrients, and taking supplements often helps. Below is an overview of what I do, based on different situations. It’s based on trial and error over the years and with advice from experts in sports science and nutrition. 

    Daily

    Twice a day I take supplements from doTERRA Lifelong Vitality Pack including Omega Complex, Microplex VMz Food Nutrient Complex and Alpha CRS+ Cellular Vitality Complex. The pack of three, are full of essential nutrients, metabolism benefits, and powerful antioxidants designed to help promote energy, health, and lifelong vitality. I feel better when I take them twice a day, and they are my ‘insurance’ in case I miss out on any essential vitamins and minerals in my normal meals. 

    Endurance session <2 hours

    For low intensity aerobic sessions less than 2-hours, I drink a 750 ml bottle of water with a salty hydration drink like PH 1500 about 1 hour before. Only water during the session. After the session I normally have breakfast and my daily doTERRA supplements. Please note that I use the salty 1500 mix from PH. This was determined after taking the PH sweat test online.

    Endurance session  2-4 hours

    For low intensity aerobic sessions more than 2-hours, I drink a 750 ml bottle of water with a hydration supplement like Sponsor Endurance about 1 hour before. 

    Water in the first hour and then alternate between a carbohydrate drink and water for the ride or row. I target at least 60-80 grams of carbohydrate each hour, with a gel or bar from Science in Sport or Sponser. 

    After the session, and within 30-minutes, I take on a protein carbohydrate recovery drink that has a good mix of carbs, protein and Branch Chain Amino Acids (BCCA). I use the Swiss brand, Sponser’s Recovery drink, or equivalent from Science in Sport. I also like to down a glass of water with L-carnitine mixed in. L-carnitine is a vitamin-like nutrient consisting of the two amino acids lysine and methionine.  L-carnitine claims to have an important function in fat metabolism, and I find it helps with regeneration.

    High intensity interval training session (HIIT)

    For high intensity anaerobic sessions, I eat some toast with a banana and honey, or another snack that has some good carbs to fuel the effort. If it’s a long session, then I take a 750 ml carbohydrate drink to sip between efforts, and potentially a gel if the session is over 1 hour. After a HIIT session, and within 30-minutes, I take on a protein carbohydrate recovery drink (see above). 

    Weights training

    Nothing special before a weights session. I like to be well hydrated and generally weights are at the end of the day, and after a small snack in the late afternoon. Afterwards I pay attention to getting enough protein. If I’m eating a good protein rich meal soon after the session (within 30-minutes) I don’t need to take any supplements, yet generally I down a protein drink. I’m currently using the Swiss brand, Sponser’s Whey Isolate 94 protein powder mixed with water.

    Pain relief

    If I have strained a muscle, or have an impact bruise, I use doTERRA Deep Blue Rub on the area for deep muscle relief. The cream is non greasy and feels great. I also use the Deep Blue Polyphenol Complex tablets. The tablets are a combination of polyphenol extracts of frankincense, turmeric, green tea, ginger, pomegranate, and grape seed, and is designed to provide soothing support to aching muscles. The anti-inflammatory benefits of turmeric are well published, and these tablets provide a similar effect for me as a paracetamol and Ibuprofen. 

    Performance Enhancing Supplements

    Always a tricky subject this one. There are a handful of performance enhancing supplements, that have a good evidence base as safe, legal to use and effective. I have researched and mapped, the supplements and protocols used by professional sporting teams, and dialled these protocols in for rowing. I often use these supplements to enhance performance and recovery during heavy training blocks, and before major races with great effect.     What the best do to constantly improve. Are you planning for 2023 now?

    Success loves preparation, and it’s not uncommon to see athletes heading into the last months of the year, without a clear goal for the next year, and an understanding of what they need to do to achieve their goals. With the off season in Europe and America and with at least 6-months to racing in most of the world, we have an opportunity, to reflect on results from 2022, what went well and what can be improved for next year. Question is, will you take time to reflect and plan?

    I thought I’d share the approach I use, along with the approaches from super successful masters athletes and coaches, with the intention of inspiring and even challenging you, in your approach to setting up, and preparing for the year ahead.

    First, take some time off

    Many rowers feel that they shouldn’t take a break at the end of the season. I like to take at least 3-weeks off, and sometimes 4-weeks. Rest the body and mind. Build up an appetite to get back in the boat, gym and ergo, to train through the off season. I use this time to build up my reserves, and to reflect what I need to do to go faster next year.

    Review the year

    Take some time to reflect on the year to date. What did you do this year, and how has it worked out?

    What I review

    • Total training hours vs. prior year
    • Total annual training stress score (TSS) and total TSS in the last 8-weeks leading to a target race vs. plan vs. prior year
    • Percentage of time spent in high vs. low intensity vs. target
    • Number of strength sessions and progression in power to weight
    • Online and actual regattas, how’d you go? What were your results?
    • What blocked you and what would you do differently in hindsight?
    • New things you tried out during the year. Technique or equipment, how’d it go?

    Some points to consider in reviewing the year

    • How did you do on the basics; sleep, nutrition and training consistency?
    • Did you complete all the sessions you planned, or did you miss some due to injury, fatigue or work etc…
    • Did you advance your technique (ergo & boat) to go faster? It’s noticeable at all intensities/power output, when rowers improve their technique. How’d you go? Are you getting the right advice? Have you consulted someone to help you? Are you focusing on the improvement or did you just go through the motions.
    • Did your aerobic efficiency improve over time? e.g. more power (watts) at your aerobic threshold. Did you measure this?
    • Did you improve your power at your anaerobic threshold?
    • Did your power and strength improve with training? Is this something you track and manage?

    So What! Identify areas for improvement

    Now that you have the what identified, i.e. data points from the season, a good question to consider is, so what? With good data from the year, you can start making informed decisions, on where to focus in the year ahead.

    • If your power fades and you can’t last in a race, you may need to spend time building your aerobic base?
    • If you find that your power to weight has decreased, it will be time to get into the gym and build the strength over the months of Nov – Jan.
    • You have good times on the ergo yet this doesn’t translate to speed on the water in comparison to your peers. Time to get some technical advice and engage a coach.

    Use the off season to invest

    I use the time now to plan forward for next year, with a strong focus on what I need to do in the off season, to be ready for the base training in 4-months time.

    • Systems and tools to help me track and analyse performance
    • Getting crystal clear on the main target events, and how these fit around family and work
    • Identify clearly the gaps I need to close and the plan to close them
    • Planning out the main training phases.
    • Complete a strength and power block. Targeting an increase in lean muscle mass, before the high volume endurance work starts
    • Close the gaps in weak areas. For example, I may want to work on a specific area for strength improvement or flexibility.

    Review and Plan are key aspects of success in life, business and sport. I hope that some of the points I have raised, challenge and inspire you, to review what you have done, and identify areas that will help you to go faster.
